Day A – Heavy Strength Focus

Weighted Push-Ups – 3 × 8–12
Great for functional strength. -
Chest Dips – 3 × 6–10
Lean slightly forward to target chest more. -
Plank – 3 × 45 sec
Core stability helps heavy pressing strength.
Day B – Power + Volume

Paused Bench Press – 4 × 4
Pause 1 second on chest for explosive power. - Incline Barbell Press – 4 × 5–6
- Dumbbell Flat Press – 3 × 8

Cable or Pec Deck Flyes – 3 × 12
Helps chest activation and control. -
Push-Ups Burnout – 2 sets to near failure
Key Strength Principles
Progressive Overload
Increase weight gradually over time.
Example:
- Week 1: 40 kg × 5
- Week 2: 42.5 kg × 5
- Week 3: 45 kg × 5
Rest Time
- Heavy lifts: 2–3 minutes
- Isolation exercises: 60–90 sec
Form Matters
Keep:
- Shoulder blades tight
- Feet planted
- Controlled lowering phase
Recovery
- Sleep: 7–9 hours
- Protein intake important
- Avoid training chest hard every day
