chest exercise

 
Beginner Chest Strength Routine (2x per week)

Day A – Heavy Strength Focus



  1. Barbell Bench Press – 5 sets × 5 reps
    Main strength builder for overall chest power.
  2. Incline Dumbbell Press – 4 × 6–8
    Targets upper chest and stabilizer muscles.
  3. Weighted Push-Ups – 3 × 8–12
    Great for functional strength.
  4. Chest Dips – 3 × 6–10
    Lean slightly forward to target chest more.
  5. Plank – 3 × 45 sec
    Core stability helps heavy pressing strength. 


Day B – Power + Volume   


  1. Paused Bench Press – 4 × 4
    Pause 1 second on chest for explosive power.
  2. Incline Barbell Press – 4 × 5–6
  3. Dumbbell Flat Press – 3 × 8
  4. Cable or Pec Deck Flyes – 3 × 12
    Helps chest activation and control.
  5. Push-Ups Burnout – 2 sets to near failure    


Key Strength Principles

Progressive Overload

Increase weight gradually over time.

Example:

  • Week 1: 40 kg × 5
  • Week 2: 42.5 kg × 5
  • Week 3: 45 kg × 5

Rest Time

  • Heavy lifts: 2–3 minutes
  • Isolation exercises: 60–90 sec

Form Matters

Keep:

  • Shoulder blades tight
  • Feet planted
  • Controlled lowering phase

Recovery

  • Sleep: 7–9 hours
  • Protein intake important
  • Avoid training chest hard every day
